Race Week Sprint Swim Workout: 2,500m to Sharpen Your Speed
The hard work is done. Now it's time to feel fast.
Heading to Nationals soon? Your final few swims aren't about building more fitness — they're about maintaining your speed, finding your race rhythm and arriving at the starting blocks feeling fresh.
This 2,500m sprint swimming workout is designed for the final week of competition preparation. Expect short bursts of speed, plenty of easy swimming and a focus on the little details that can make a big difference on race day.
You can do the speed work in any stroke.
The Workout — 2,500m
Warm-Up — 600m
-
200m easy swim
-
4 × 50m — 25m drill / 25m swim
-
4 × 50m — build 1–4, finishing strong but controlled
Ease into the water and gradually bring your stroke rate up. Focus on feeling relaxed and efficient.
Speed Activation — 400m
8 × 50m
-
25m fast, with good technique
-
25m very easy
Take approximately 20–30 seconds' rest between repetitions.
The aim is to wake up your speed without accumulating fatigue. Think quick, clean swimming rather than fighting the water.
Main Set: Race-Pace Sharpening — 800m
2 rounds of:
-
4 × 25m at 100m race pace — 30–45 seconds' rest
-
100m very easy
-
2 × 50m at controlled 100m race pace — 60–90 seconds' rest
-
100m very easy
This is the key part of the session.
Focus on holding your race rhythm, maintaining your stroke technique and swimming with purpose. The recovery is there for a reason — take it.
If your speed starts dropping or your technique becomes messy, back off rather than forcing the effort.
Starts, Turns & Breakouts — 300m
3 × 50m
-
First 15m fast, focusing on your breakout
-
Easy swimming to complete the 50m
Practise a race start where permitted and appropriate, or push off the wall.
Think about a tight streamline, controlled underwater work and a smooth transition into your first strokes.
3 × 50m
-
Fast into and out of the turn
-
Easy swimming to complete the 50m
Focus on the number of dolphin kicks / distance of your pull out and when you want to breathe after the turn.
Swim Down — 400m
400m easy, relaxed swimming. Mix up your strokes and finish feeling good.
e.g. 200 Free / 100 Back / 100 Back Scull / 100 Back Kick
TOTAL: 2,500m
Three Things to Remember During Race Week
1. Quality over quantity. You won't gain meaningful fitness from one more hard session this close to racing. Focus on executing the fast efforts well.
2. Rest is part of the workout. Don't be tempted to shorten the recoveries. The goal is to maintain speed and confidence, not prove how tired you can get.
3. Leave something in the tank. You should finish this session feeling sharp and eager to race, rather than exhausted.
Ready to Race?
Whether you're heading to Nationals or preparing for another big competition, trust the work you've already put in.
Keep your swimming relaxed, your speed sharp and your confidence high.
Good luck to everyone racing this week. Go enjoy it!
This session is intended for swimmers several days out from racing. If you're competing in 3 - 4 days or less, follow your coach's individual taper plan and consider a much shorter session if you want to fit a final swim in.
